Volume Is Not the Answer

For decades, the default advice for building muscle was simple: do more. More sets, more reps, more exercises, more days in the gym. The hypertrophy research of the last fifteen years has inverted that logic. Luke Carlson, founder and CEO of Discover Strength, puts it bluntly: "The biggest scientific discovery in strength training of the last 15 years is that we sure don't need very much of it if you want to add muscle. But we've got to do it harder than we ever thought."

High-rep schemes with lighter weights — the kind of volume-heavy training that dominated bodybuilding culture for generations — create fatigue out of proportion to their hypertrophic benefit. Every repetition beyond the point of meaningful mechanical tension is essentially junk volume: it burns calories, it makes the lifter sweat, and it extends recovery time without adding stimulus. Kravchenko, who would have prescribed fifteen-rep sets a decade ago, now describes this as a "new approach" — one that prioritizes intensity of effort over sheer quantity of work.

The distinction between bodybuilders and powerlifters illustrates the point. Both groups rely heavily on the bench press, but their goals diverge: a powerlifter is trying to move maximum weight in a single repetition, while a bodybuilder is trying to increase the size of the muscle itself. The exercise is identical; the approach is not. A lifter who conflates the two — chasing heavier loads without regard for the effective reps that drive hypertrophy, or piling on volume without sufficient intensity — is training in the gap between goals.

Progression Without Obsession

Progressive overload remains a foundational principle: to keep building muscle, a lifter must consistently increase either the weight on the bar or the number of repetitions performed. "It gives us feedback that our training is working and the desired adaptations are taking place," says Welch. The principle is sound. The execution, however, does not require a new personal record every session.

Carlson reframes the requirement. If a lifter hit eleven repetitions last week and aims for twelve this week but fails at eleven, the session is not a failure. "As long as you tried to get 12," he says, the intent to progress is sufficient. The body responds to the effort to increase, not solely to the increase itself.

There is a clear timeline for when progress should materialize. Beginners and intermediate lifters can expect to see measurable progression — an additional rep or a small weight increase — every one to three workouts. Advanced lifters, whose bodies have already adapted significantly, should expect it every three to five workouts. Kravchenko draws a sharp boundary around what actually counts as progressive overload: adding extra sets, incorporating intensity techniques, or switching to new exercises does not qualify. "All that does is add more volume and more strain on your body to then recover from." The only variables that count are reps and weight, with all other factors — rest times, range of motion, exercise selection — held constant.

Frequency Beats Volume Per Session

A 2016 meta-analysis published in the journal *Sports Medicine* — authored by Brad Schoenfeld, Ogborn, and Krieger — examined the relationship between training frequency and muscle gains. The finding was decisive: three training sessions per muscle group per week produced significantly greater hypertrophy than one or two sessions, even when the total weekly volume was identical across all groups. The implication is that spreading the same amount of work across more sessions yields better results than cramming it into fewer, longer workouts.

Welch recommends giving a muscle at least three days to recover between sessions and training each muscle group one to two times per week at minimum, assuming progressive overload and sufficient effective reps. But three times per week may represent the upper edge of the hypertrophy sweet spot. Antony Brown, personal training leader at Life Time in Lake Zurich, Illinois, favors a frequency-first approach: "I'd rather see somebody do even just one or two exercises per body part, but then hit that more frequently per week. You're going to get a lot more growth over time that way."

Body-part splits remain a viable organizing principle — Welch calls them "a great way to target the muscles you are trying to grow, while managing fatigue and recovery" — but full-body routines performed three times weekly can be equally effective. The determining factor is not the split itself but whether each muscle group receives adequate stimulus and recovery across the week.
